Warm up (400m)

  • 200m Swim
  • 200m Kick with fins

Main Set 1 (700m)

  • 4x 25m
    – 12.5 kick, no fins, arms at side, breath by lifting head forward
    – 12.5 freestyle
  • 4x 100m
    – 25m Catch-up
    – 25m Closed fists, focus on catch, get whist below elbow early
    – 25m Single arm, 12.5 each arm
    – 25m Drag fingers
  • 4x 50m
    – Band around feet, no kicking, no pull buoy

Main Set 2 (500m)

  • 10x 50m freestyle @ 90%
    – Focus on Form

Warm down (200m)

  • 100 kick with fins
  • 100 Swim
